Hypotonic vs Isotonic vs Hypertonic Drinks: Which Should You Use?
"Hypotonic," "isotonic," and "hypertonic" sound like chemistry-class jargon, but the idea is simple: it is about how concentrated a drink is compared to your blood. That concentration decides how fast the fluid is absorbed and what job the drink is best for — hydration, fuel, or both.
Here is how to choose, backed by the actual science.
The One Concept You Need: Tonicity
Tonicity is the concentration of dissolved particles (mostly carbs and electrolytes) in a drink versus your blood. Your blood sits around 280-300 mOsm/kg. Drinks are classified relative to that:
- Hypotonic — *less* concentrated than blood (low carb, some electrolytes). Absorbed fastest. Best for pure, rapid hydration.
- Isotonic — *similar* concentration to blood (~6-8% carbs plus electrolytes). A balance of hydration and fuel. The classic "sports drink."
- Hypertonic — *more* concentrated than blood (high carb). Absorbed slowest, but delivers the most fuel. Best for carb loading or recovery, not fast hydration.
Why Concentration Controls Absorption
The more concentrated a drink, the longer it sits in your stomach and the slower water moves into your bloodstream.
- A classic study found that both osmolality and carbohydrate content affect how fast a drink empties from the stomach — dilute solutions emptied far faster than concentrated ones (a dilute glucose drink emptied in ~17 min versus ~130 min for a very concentrated one) (Vist & Maughan, 1995).
Translation: if you need fluid in you fast (hot day, heavy sweat), dilute wins. If you need fuel and have time, concentrated delivers more carbs.
Hypotonic: Fast Hydration
Hypotonic drinks have a low carb concentration (typically under ~4%) plus electrolytes. Because they are more dilute than blood, water crosses into your system quickly.
Best for: hot conditions, heavy sweaters, shorter or lower-intensity sessions, or anytime fluid replacement matters more than fuel. Many electrolyte tablets dropped in water are essentially hypotonic.
Isotonic: The All-Rounder
Isotonic drinks (~6-8% carbohydrate plus sodium) roughly match your blood's concentration, giving a balance of fast-ish fluid uptake and useful fuel. This is the format of most commercial sports drinks.
Best for: sessions lasting roughly 60-90+ minutes where you want both fluid and carbohydrate — team sports, longer runs and rides, hard conditioning blocks.
Hypertonic: Fuel and Recovery
Hypertonic drinks are carb-dense (often 10%+). They are absorbed slowly and can actually pull water into the gut temporarily, so they are poor for rapid hydration — but excellent for delivering carbohydrate.
Best for: carb loading, high-carb recovery shakes after long sessions, or topping up fuel during very long endurance events (often alongside a separate hypotonic/water source for hydration).
The Electrolyte Truth: Sodium Matters
For replacing fluid after heavy sweating, the often-overlooked hero is sodium — not just water.
- A study on post-exercise rehydration found the fraction of ingested fluid retained was directly related to the sodium content of the drink. Plain water alone is retained poorly after big sweat losses (Maughan & Leiper, 1995).
- The beverage hydration index work showed drinks with electrolytes and some energy (like an oral rehydration solution or milk) keep you hydrated longer than plain water (Maughan et al., 2016).
This is why "just drink water" can fall short for hard, sweaty training — you also need to replace salt.
When Plain Water Is Fine
For most everyday training under ~60 minutes in comfortable conditions, plain water is perfectly adequate — and the simplest choice. Reach for tonicity-tuned drinks when sessions get long, hot, or sweaty, or when fueling becomes the limiter.
Quick Decision Guide
- Short/moderate session, want hydration: water or hypotonic.
- Long/intense session, want fluid + fuel: isotonic.
- Carb loading or heavy recovery: hypertonic (plus water for hydration).
- Big sweat losses: make sure there is sodium in the mix, whatever you choose.
