Magnesium is the recovery mineral most athletes are quietly short on. It is involved in over 300 enzymatic reactions — energy production, muscle contraction, nerve signaling, and sleep — and hard training drains it faster than most diets replace it.
Here is why magnesium matters, why the bisglycinate form is worth choosing, and how to use it.
What Magnesium Does
Magnesium is a workhorse mineral. For athletes, the roles that matter most are:
- Energy production — it is required to make and use ATP, your fuel for every contraction.
- Muscle function — it helps muscles relax after calcium triggers contraction, which is why low magnesium is linked to cramps and tightness.
- Nervous system & sleep — it supports the calming, GABA side of your nervous system and healthy sleep.
- Bone health — a large share of body magnesium is stored in bone.
Why Athletes Run Low
Two problems stack up. First, modern diets are often short on magnesium to begin with. Second, hard training increases losses.
- A review found that strenuous exercise raises urinary and sweat magnesium losses, increasing requirements by roughly 10-20% (Nielsen & Lukaski, 2006).
- Athletes in weight-controlled sports are especially vulnerable to inadequate status.
- A broader review noted that exercise increases magnesium and zinc losses, and that correcting a deficit appears to improve strength and muscle metabolism (Lukaski, 2000).
Translation: if you train hard and don't eat a magnesium-rich diet, you are a likely candidate for a shortfall — and that shortfall quietly costs you recovery and sleep.
What the Research Shows
The honest framing: magnesium is about fixing a deficit, not megadosing for superpowers.
- A review concluded better magnesium status is associated with greater grip strength, leg power, and torque, with the clearest benefits when correcting a deficiency (Zhang et al., 2017).
- A controlled trial found magnesium supplementation during strength training produced greater gains in quadriceps torque than training alone (Brilla & Haley, 1992).
- For sleep, a randomized trial in older adults with insomnia showed 500 mg/day improved sleep efficiency, sleep time, and sleep-onset latency (Abbasi et al., 2012).
If you are already magnesium-replete, extra magnesium will not turn you into a different athlete — but most hard trainers are not replete.
Why Bisglycinate
Form matters a lot with magnesium, because the cheap forms cause digestive issues and absorb poorly.
- Magnesium bisglycinate (glycinate) — magnesium bound to the amino acid glycine. It is well absorbed and gentle on the gut, and glycine itself is mildly calming — making it ideal for evening and sleep.
- Magnesium oxide — cheap, poorly absorbed, and most likely to cause loose stools. Common in bargain products; avoid if recovery is the goal.
- Magnesium citrate — decent absorption, but more laxative; better if constipation is also a concern.
For athletes using magnesium for recovery and sleep, bisglycinate is the standout choice.
How to Take It
- Dose: Around 200-400 mg of elemental magnesium per day. Check the label for "elemental" magnesium, not the total compound weight.
- Timing: Evening, 30-60 minutes before bed, to leverage the sleep and relaxation benefits.
- Build up: Start lower and increase to avoid any digestive adjustment.
- Food first: Pumpkin seeds, leafy greens, nuts, and dark chocolate are great dietary sources — supplement to fill the gap, not replace food.
An easy evening option: if you'd rather sip than swallow capsules, an ionic magnesium drink makes a pleasant wind-down ritual — it dissolves in warm water and is well absorbed. This one is magnesium citrate rather than bisglycinate, so think of it as a relaxation-and-ritual option for the evening rather than the gentlest daily form. Hard trainers, athletes who sweat heavily, anyone in a weight-controlled sport, poor sleepers, and people prone to cramps or muscle tightness. Since deficiency is common and a quality bisglycinate is cheap and well-tolerated, it is one of the easiest recovery wins available.
